CYCLING TIPS

meta sport

MetaSport is delighted to be partnering with OCBC Cycle to support the event and its participants as its training partner.

With this year’s theme focused on Respect between Cyclists and other road users, here are a few other respectful tips from Metasport’s Head Coach Dillon Wood, which will help keep you safe and accident free on the roads of Singapore.

Respect the Rules of the Road.

While it’s tempting to roll through red lights, bike up the sidewalks and take a short cut up a one way street the wrong way - it is dangerous! - and gives the wrong impression to other road users. Abide by the Rules of the Road and you will steer clear of self-inflicted trouble and accidents!

Respect the Road Conditions

Singapore has the dubious reputation of designing its storm drain covers to be exactly the same width as a bicycle tire – in fact some of them could swallow an F1 tire they’re so wide! Avoid riding in the gutters at all costs, to avoid flying over the handlebars accompanied by an expensive crunching sound! Also, with the recent rain, watch for potholes in the roads as well as the omnipresent construction debris including cement truck spills!

meta sport

Respect the Weather

Wet weather turns otherwise safe road conditions into very dangerous surfaces for smooth thin bike tires. In particular manhole covers and the large steel construction plates can have you skating around on the ground in no time! Even the paint on pedestrian crossings and road markings are enough to skid your tires out from under you. Anticipate these dangers and take safe avoiding action if you can. If they are unavoidable, stay as upright as you can and on no account hit the brakes when you are anywhere near them.

Respect the Time of Day

If you are hit by a car – it’s going to hurt – probably a lot! If you are hit by a bus or a truck it’s probably going to kill you. Early morning when we all ride because the roads are quiet, are the times we are most likely to have an accident… mainly because we (and the taxi, bus and truck drivers) haven’t had our kopi and our attention may be distracted! So make sure you are lit up like a Christmas Tree! - lights front and rear should be visible from 200m. Also be super vigilant when approaching intersections - there’s very little point in arguing that ‘the light was green’ when you are doing it from a hospital bed!

meta sport

Respect Other Road Users

I’ve had many people complain to me that the standard of driving in Singapore is terrible. I disagree. I have only ever witnessed courtesy and certainly not an ‘anti cyclist’ attitude. In fact as I ride a mountain bike in town every day, I would single out Singapore Transit and SMRT bus drivers as being some of the most courteous and respectful in town!... and when they slow down and give me space, I give them a respectful wave to say thanks!

Respect Your Bike

Don’t just chuck you bike in the garage until next Sunday when you get it home from a ride… give it some TLC first and then say hello to the wife! Cleaning the frame and wheels particularly after a wet outing will keep it nice and shiny. Cleaning and oiling the chain and derailleur will keep you running nice and smooth. Cleaning and oiling the brake levers and calipers will keep you nice and safe! A lot of routine maintenance is easy to do yourself… and for more major work and advice drop down to the guys at BikeHaus on Bukit Timah Road for a great service!

meta sport

Respect Groups

Ok so I know it’s fun to pretend you’re in Le Tour and jump on the back of a group as it speeds past you - but if you don’t know how to ride in a group… then don’t! Group riding takes skill, experience, great bike control and a finely attuned sense of anticipation. If you get onto the back of a group and cross another rider’s wheel, you are more than likely the one who is going to crash. If you do that further up the pace line, you will bring down all the riders behind you and although that might hurt, it is nothing compared to the pasting you will get from the other guys for wrecking their $5000+ bikes! So be safe! And join a group like MetaSport who can show you how to have fun on group rides… safely!

Respect Other Cyclists

I know ‘Help Other Cyclists’ sounds obvious and frankly in other parts of the world it is… so why don’t we have that culture in Singapore? I have had a serious problem and waited for 20 minutes and watched 40+ cyclist go past me until finally one stopped and asked me if I needed help (Thanks Martin!). Anyway let’s get in the habit of carrying an extra tube and extra co2 just in case we can find someone who needs them! And also let’s get in the habit of asking fellow cyclists on the side of the road if they need any help…now that’s Respect!

HYDRATION TIPS

It is important to be well-hydrated when training for the ride, as dehydration can affect your performance.

Dehydration leads to poorer muscle endurance and weaker mental strength, resulting in fatigue and poor coordination. You should keep yourself hydrated during exercise to achieve the best results.

It is recommended to drink plenty of fluids before, during and after the ride to prevent any signs of dehydration or heat stroke.

Before Your Ride:

  • On event day, drink at regular intervals. It is important to not drink only when you are thirsty because you might already be dehydrated by then
  • Hydrate with about 300ml to 400ml just before the ride

During Your Ride:

  • Aim to frequently drink small amounts of fluids during the ride
  • An endurance athlete may typically drink between 400ml to 1000ml per hour (100ml to 250ml every 15 minutes); you can use this as a guide. The most important thing is to listen to your body as you ride

After Your Ride:

Once you have finished the ride, continue drinking for 2 to 4 hours after your ride to fully re-hydrate

Drink the right fluids

Caffeine-containing drinks such as sodas, tea and coffee as well as alcoholic beverages are not considered beneficial rehydration choices.

Opt for drinking sports drinks in addition to water; they can fulfill your fluids and carbohydrate needs after the ride.

PREPARATION TIPS

Hydration tips brought to you by 100plus

It is important to be well-hydrated when training for the ride, as dehydration can affect your performance.

Dehydration leads to poorer muscle endurance and weaker mental strength, resulting in fatigue and poor coordination. You should keep yourself hydrated during exercise to achieve optimal results from your training.

You are recommended to drink adequately before, during and after the ride to prevent heat stroke which is common when cycling in Singapore's hot and humid weather climate.

Determine your sweat loss

Using the following sweat loss calculation method, you can develop a hydration plan to ensure you drink enough in preparation for the ride. The amount you consume should be about 1.5 times the sweat loss to restore the fluid balance.

  • Take your weight before the ride in minimal clothing. Towel dry and weigh yourself after the ride, in the same clothing. Subtract this weight from the one before the ride.
    (eg. 60kg - 58kg = 2kg)
  • Take note of the volume (ml) of fluids consumed during the ride. (eg. 500ml from the drink bottle)
  • Measure the difference in your weight before and after going to the toilet after your ride, if any, to account for urine losses. (eg. 59kg - 58kg = 1kg)
  • Sweat loss = (1) + (2) + (3) = (2kg x 1000) + 500ml - (1kg x 1000) = 2000 + 500 - 1000 = 1500ml

After the ride, you should be drinking 1500 x 1.5 = 2250ml of fluid.

Your hydration plan helps to:

  • Identify how much you should drink to replace the sweat loss.
  • Prevent dehydration in between your training sessions and during the ride.
  • Reduce the possibility of over-hydration. Drinking more water than the sweat loss can dilute the normal concentration of sodium in the blood leading to a life-threatening condition called hyponatraemia. Its symptoms include lethargy, confusion, leading to seizures, coma or death. This is common in athletes who gain more than 2 to 5kg from over-drinking or those who drink more than 3 litres during exercise.

HYDRATION TIPS

Before your ride

  • On race day, drink at regular intervals. Don’t drink only when you are thirsty as you might be dehydrated by then.
  • Hydrate with about 300ml to 400ml just before the ride.

During your ride

  • Make it a habit of consuming small amounts of fluids frequently during the ride.
  • An endurance athlete may typically drink between 400ml to 1000ml per hour (100ml to 250ml every 15 minutes), but you should only use this as a guide and listen to your body as you ride along during training.

After your ride

  • Continue drinking at regular intervals for 2 to 4 hours after your ride to fully re-hydrate.

DRINK THE RIGHT FLUIDS

Caffeine-containing fluids such as cola drinks, tea and coffee as well as alcoholic beverages are not considered ideal rehydration choices as they increase urine loss.

Opt for sports drinks as they can fulfill your fluids and carbohydrate needs after the ride. Nutritionists recommend a 50g carbohydrate intake post workout to replenish the loss during exercise. Feel free to treat yourself to palatable, cool and flavoured sports drinks as you’d be encouraged to take more fluids.

Find out more on the next page.

DRINK THE RIGHT FLUIDS

Does not contain carbohydrates

  • Drink water before, during and after the ride – in regular intervals and not just when you are thirsty.
  • Does not replenish your fuel needs, but may be drunk in addition to sport drinks or solid food to make up for fluid loss after workout.

SPORTS DRINK

(5 - 8% carbohydrates and electrolytes) 600 - 1000ml

  • The best option for replenishing fluids and carbohydrates simultaneously
  • Has a palatable flavour to encourage greater fluid intake
  • Provides small amounts of electrolytes

SOFT DRINK

(11% carbohydrates) 500ml

  • May be more slowly absorbed due to high carbohydrate content
  • Carbonated soft drinks can discourage intake of fluids because of the gas present or gastric discomfort caused
  • Negligible source of electrolytes

FRUIT JUICE

(8 - 12% carbohydrates) 500ml

  • May be more slowly absorbed due to high carbohydrate content
  • Negligible source of electrolytes
  • Possible risk of gastrointestinal upset if juice is high in fructose (a sugar common in fruit juice)

ENERGY-DENSE DRINK

e.g. a smoothie or milk-based drink (70 - 80% carbohydrates) 200-300ml

  • A good option to gain mass and bulk up
  • Contains significant amounts of protein
  • Suitable for fuel boost rather than for hydration purposes during or after exercise

NUTRITION TIPS

  • During training, it is important to make lifestyle changes about what you eat & drink; consuming the right kinds of food and beverages can improve your performance
  • Eating the right kinds of food leading up to and during the race will affect your performance on race day. Certain foods after race day will help ensure you recover properly
  • It is important to stay away from unhealthy options like fast food, junk food or fried foods
  • Try to eat a mix of whole wheat carbohydrates, protein and vegetables

Before Your ride

  • Do not ride on an empty stomach - it is important to get your blood sugar up and take in calories your body can use as fuel
  • One to two hours before you ride, eat a light meal made up of carbohydrates. Some good options are whole wheat toast with peanut butter, yogurt, a banana or whole wheat cereal

During Your ride

  • If your ride is longer than two hours, you will need to consume some calories, carbohydrates and electrolytes
  • Sports drinks, a banana and energy bars are suitable options to drink or eat during the race. Aim to drink something every 15 minutes and have a few bites of food every 45 minutes
  • If your ride is shorter than two hours, water is enough; however, it is ok to drink a sports drink in addition to water

After Your ride

  • Refuel your body as soon as possible - this will help alleviate muscle soreness and fatigue
  • For a post race meal, mix carbohydrates and protein. For example, eat eggs and whole wheat toast, protein shakes, fruit smoothies or a turkey sandwich

NUTRITION TIPS

Riding with a group is fun, a great way to train and a real motivator to get you out of bed on those dark (wet) mornings! It is also potentially dangerous. There are more accidents caused by bike on bike collisions than for any other reason. In this article, Dillon Wood Head Coach at Metasport gives you some pointers on how to stay safe and have fun.

Before you join a group

Make sure your bike handling skills are well practiced so that they are ‘second nature’. For example…

  • Can you confidently ride one handed while taking a drink, delving into your back pocket, or reaching down and fastening/unfastening your shoes?
  • Can you safely and quickly bring your bike to a stop using one hand and one brake?
  • Can you ride at speed staying on a yellow road line and then turn and look behind you without coming off the line?
  • Can you ride next to someone and stay relaxed with centimeters separating your handlebars, or draft confidently with 15 centimeters separating your wheels?

These are all skills that are required for serious group riding and the best way to practice them is to go out with a friend you can trust, or join a group like MetaSport for their weekly training sessions and clinics.

Drafting

The most important skill that you will need to practice before riding with a group is drafting another rider’s rear wheel. First, find a buddy that you can trust and who can maintain a constant and smooth speed... (for ever!)

  • Start your practice keeping a gap of about 50cms behind the wheel in front and then close the gap to about 15cms as you gain in confidence and proficiency.
  • Do not fixate on the wheel in front of you (because eventually you will hit it!)…rather look up and forward and use your peripheral vision to judge the distance between the wheels.
  • If you can’t see over the rider in front because of their height, find a gap over their shoulder or under their arms, or offset yourself slightly so that you can still see forward.
  • Never overlap the wheel in front…if you need to bleed off speed, sit up and use wind resistance to slow you down. Also, learn how to ‘feather’ your brakes, while maintaining pedal cadence.

Riding with a group

Once you feel confident enough to go out and ride with a group, there are certain ‘rules’ and ‘cycling etiquette’ that need to be observed to keep everyone safe and happy. Here are the main ones.

  • Before starting out, establish with the group leader what the hand signals are for slowing, stopping, avoiding obstacles in the road, humps etc. and if/when the group ‘calls’ these out.
  • If you are on a TT bike (and are allowed to ride in the group!) do not ride on the aero bars unless you are 3 bike lengths off the back. Even leading the group on aero bars is unsafe.
  • Don’t be a squirrel or a monkey!! - Keep every action you take in the group smooth, steady and predictable…and don’t stand up to take a stretch!
  • Accelerate smoothly – Do not crank like crazy to close a gap and then have to freewheel or brake because you’re going too fast.
  • Hold a steady line – Do not rock back and forth on the cranks, or dart back and forth behind the wheel in front of you. Even when the group moves to avoid an obstacle, react as smoothly as possible and on no account swerve unnecessarily.
  • Hold a steady gap – Drafting in a group will give you at least 30% less wind resistance so keep the gap as small as possible. If you’re riding with a big gap in front of you, while everyone else is up close and tight, it’s probably a good idea to position yourself at the back of the group.
  • Hold a steady pace - Adjust pressure on the cranks to maintain a steady pace and avoid freewheeling…the sound is really annoying and is usually unnecessary! (apart from when slowing down) as it distracts other riders and will start to concertina the line.
  • Brake smoothly – so that the group slows as one…remembering to signal first!

Leading a group

There is nothing wrong with staying at the back of a group while building your experience, confidence and skill… in fact the stronger riders will appreciate your honesty as it will give them a longer spell at the front (let the group leader know what your intentions are before setting out)! Once you feel confident enough to take a spell at the front of the group, remember the following:

  • Keep the pace steady – don’t try and show off and surge off the front – keep the pace and cadence precisely the same as when you took the lead.
  • Climbing hills - keep it steady on the up (to keep the group together) and push hard on the down (to keep the group from having to feather their brakes on the descent due to the increased draft – Do not freewheel unless you have to!!).
  • Pulling Off – When you want to pull off the front, maintain your speed! If you are riding in a double line, let your partner know, then check behind you to see if the way is clear, signal to the rider behind that they should come through and pull smoothly over. Only then can you reduce your speed and drift to the back of the group!
  • Short Pull – If you find yourself moving toward the front of the group and don’t feel you have the power to lead it, do not try and duck out of the line early or slow down at the front…just take a quick pull and then move over.

Enjoy your transition to group riding and if you need any more information contact Dillon@metasport.com

The Cycle of Hope is OCBC Cycle Singapore 2013’s new programme to drive funds and awareness for our four official charities. Two separate segments will fall under The Cycle of Hope programme at OCBC Cycle Singapore 2013:

  • The Business Times Charity Challenge
  • The Parade of Hope
1. The Business Times Charity Challenge

The Business Times Charity Challenge will take place on Sunday morning, as a component of The Challenge. It will be open for both teams and individuals to register.

This category will provide cyclists with the opportunity to ride for a good cause. Individuals or teams of four will donate a portion of their fees to our selected charities.

The registered participants will ride in a special wave in The Challenge (39km) on Sunday morning, while they will also have access to the SWW VIP Lounge and F&B on Sunday, and will receive customized Business Times Charity Challenge bibs.

To register a team of four or as an individual, the participants must first sign up via Simply Giving (URL to be provided) and make the assigned donation via their fundraising platform.

Upon receiving the donation, Simply Giving will issue the team or individual with a registration code which they then use to register on our event website and make no further payment.

During the registration process, participants can choose to direct their donations towards one of two charities: Dover Park Hospice or SingHealth Transplant

2. The Parade of Hope

The Parade of Hope will take place on the Friday night before the Professional Criterium.

DOVER PARK
dover park hospice

Touching lives & hearts through hospice care.

Not many people realize that we all embark on our journey towards death from the very moment we were born.

Yet ironically, while the birth of a child is often anticipated and planned, the preparation for the final days of life is frequently neglected, and sometimes even ignored, despite having a whole lifetime to come to terms with it.

These final moments, for the people concerned and those close to them, can be traumatic. Yet, if they can learn to cope with this stage of living, the quality of life in a person's last days can be vastly improved.

Support DPH's efforts to help the dying
~ Every Moment Matters ~

Dover Park Hospice (DPH) was founded in 1992 as a secular, non-profy organization to meet the growing need in Singapore for hospice care for terminally-ill patients.

The goal is to enhance the living, comfort the dying and support the grieving with compassion and dignity. At DPH, Every Moment Matters.
